Mountain Nutrition: What You Eat Matters
Most climbers understand that fitness matters on Mount Shasta. Far fewer understand how much food matters until they are high on the mountain, tired, cold, nauseous, and staring at a snack they no longer want to eat.
That is a common problem.
Mount Shasta is not a normal hike. The summit is 14,179 feet, and even the standard Avalanche Gulch route involves roughly 7,000 vertical feet of climbing in a high-altitude environment where weather, snow, effort, and decision-making all stack up. The Mount Shasta Avalanche Center describes Avalanche Gulch as a steep and rigorous climb requiring crampons, a mountain axe, helmet, and basic snow travel skills. It also notes that the route exposes climbers to steep snow and ice, rockfall, and weather extremes.
That combination matters because the higher you climb, the less predictable your appetite becomes.
Many climbers face the same challenge high on the mountain: not wanting to eat when they are tired, stressed, or feeling the effects of altitude. That is a real obstacle. It is also one of the reasons summit-day nutrition should be planned before the climb, practiced in training, and kept as simple as possible.
This guide is written for Mount Shasta climbers, but the same principles apply to Mount Hood, Mount Adams, the Sierra, volcano climbs, alpine objectives, long snow climbs, and other big endurance days in the mountains.
The Quick Answer: What Should You Eat on Mount Shasta?
For summit day, bring food that is familiar, carbohydrate-rich, easy to chew, easy to swallow, and easy to access. Aim for a minimum of 100 to 200 carbohydrate-rich calories per hour, usually eaten in small amounts at regular breaks or while moving when conditions allow.
Bring enough food to match your time plan. If you are planning for a 10-hour summit day, that means roughly 1,000 to 2,000 calories as a practical starting range, plus something for after the climb. Some climbers will need more. Some will struggle to get that much down. The point is to have a plan before you are cold, tired, and standing high on the mountain with no appetite.
For many climbers, food choices should become simpler and easier to digest the higher they go.
Your best summit-day foods are usually simple foods you already know you tolerate well:
Small sandwiches or PB&Js cut into bite-sized pieces
Cooked potatoes with salt and olive oil
Rice balls or pasta bites
Bars, waffles, chews, gels, and candy
Trail mix or other calorie-dense snacks
Electrolyte or carbohydrate drink mix
The goal is not culinary perfection. If this all feels overwhelming, just bring 10 to 12 of your absolute favorite snacks and make sure most of them are carbohydrate-rich. The goal is to keep energy coming in even when appetite drops.
Why Eating Gets Hard at Altitude
There are three main reasons climbers struggle to eat on summit day.
First, altitude can suppress appetite. In a 14-day Himalayan trekking study, researchers found that energy intake was lower at multiple altitude camps and appetite perceptions were lower at the highest research camp, 5,140 meters. The authors concluded that changes in ghrelin may contribute to appetite and energy-intake suppression at altitude, while also noting that other factors are likely involved.
Second, mountaineering is a long endurance effort. A Shasta summit day often includes many hours of uphill movement, carrying a pack, managing crampons, climbing in cold or sun, descending tired legs, and trying to make good decisions the whole time. Sports nutrition research consistently supports carbohydrate intake during prolonged endurance exercise, with common recommendations around 30 to 90 grams of carbohydrate per hour depending on duration, intensity, tolerance, and training status.
Third, the mountain environment adds stress. Novice climbers are managing unfamiliar terrain, early starts, cold hands, wind, group pace, exposure, and the mental load of being in a wild place. Appetite is not just physical. It is also emotional and environmental.
This is why I do not recommend a complicated summit-day fueling plan for most climbers. Complicated plans fall apart when you are cold, tired, or slightly nauseous.
Simple works better.
One important note: fueling does not fix acute mountain sickness. The Mount Shasta Avalanche Center notes that Mount Shasta’s 14,179-foot elevation makes it a high-altitude peak where climbers commonly experience AMS symptoms like nausea, headache, and lightheadedness. If symptoms do not improve, descent is the answer. The CDC Yellow Book also notes that AMS generally improves with descent and that worsening symptoms despite treatment make descent mandatory.
Rule One: Bring Food You Actually Like
This sounds obvious, but many climbers get it wrong.
Summit day is not the time to force down a “perfect” sports nutrition product you already hate. It is also not the time to eat a brand-new bar because it looked healthy at the store.
Bring foods you already like. More importantly, bring foods you have eaten during long hikes, hard training days, or other endurance efforts.
A food that looks good in your kitchen may not look good at 13,000 feet. A food that sounds healthy may sit like a brick in your stomach. A food that is technically “optimal” may be useless if you cannot make yourself eat it.
The best food is the food you will actually eat.
Rule Two: Cut Everything Into Bite-Sized Pieces
A full sandwich can feel like a chore when you are breathing hard, wearing gloves, and trying to keep the group moving.
A sandwich cut into small pieces is much easier.
This is one of the simplest practical changes climbers can make. Cut sandwiches into quarters. Slice bars in half. Break snacks into small portions. Put food where you can reach it quickly, like the pockets of your break layer or jacket instead of buried in your pack.
When eating is hard, reduce friction.
You are more likely to eat three small bites at every break than one large item you keep putting off.
Rule Three: Choose Carbohydrates First
Carbohydrates should be your first priority for summit day. Your body is almost always burning a mix of carbohydrate and fat, and well-trained endurance athletes can become very good at using fat at lower intensities. But Mount Shasta is not the time to double down on a ketogenic diet or experiment with low-carb fueling.
As the effort gets longer, steeper, colder, more stressful, or more intense, carbohydrate becomes especially important. Carbs are easier to digest, quicker to use, and more directly tied to moderate and hard climbing performance for most people. In mountaineering terms, that means the long uphill push, the steeper sections, the final summit effort, and the mental work of staying alert while tired.
Current endurance nutrition guidance generally supports regular carbohydrate intake during exercise lasting longer than about an hour, with higher intakes becoming more useful as duration increases. Jeukendrup’s carbohydrate intake review notes that a single carbohydrate source can be oxidized at rates up to about 60 grams per hour, and that longer endurance efforts may benefit from higher intakes when multiple transportable carbohydrates are used and tolerated.
That does not mean every beginner climber needs to slam 90 grams of carbs per hour on Shasta. Most will not tolerate that, especially if they have not practiced it.
For Mount Shasta, I like a more practical starting point:
Aim for a minimum of 100 to 200 carbohydrate-rich calories per hour.
That may mean eating a few bites at every break, taking in small snacks while moving, sipping a carbohydrate drink mix, or using some combination of all three. For many climbers, this is a realistic minimum. Stronger, larger, faster, or more experienced endurance athletes may need and tolerate more.
The more you can comfortably eat, within reason, the more energy you will have. The trick is learning what “comfortably” means before summit day.
Rule Four: Save the High-Fiber Health Foods for Another Time
Fruits, vegetables, high-fiber foods, and puree pouches can absolutely have a place in a healthy diet. They can help with regularity, micronutrients, and overall nutrition.
But they are usually not the best primary fuel for summit day.
Foods that make you gassy, irritate your gut, or promote bowel movements at lower elevations can become a bigger problem at altitude and during long exercise. A review on gastrointestinal complaints during exercise notes that GI problems are common in endurance athletes and that avoiding protein, fat, fiber, and milk products can reduce the risk of GI discomfort during exercise.
That lines up with what I have seen for years on Mount Shasta.
A little fruit is fine if you know it works for you. A pouch may be fine at camp or after the climb. But if your summit-day food bag is mostly apples, baby-food pouches, raw vegetables, and high-fiber “healthy” snacks, you may be setting yourself up for stomach problems.
Summit day is not the day to prove how clean your diet is. It is the day to fuel the work.
Rule Five: Keep Foods Simpler the Higher You Go
Many climbers can eat more complex foods early in the climb. Later in the day, especially above 12,000 or 13,000 feet, simple foods often work better.
That does not mean everyone needs to live on gels. It means you should build your food bag with a range of options.
Early in the day, you may want real food:
Small sandwiches
Potatoes
Rice balls
Pasta
Trail mix
Higher on the mountain, you may prefer simpler, faster foods:
Energy chews
Waffles
Candy
Gels
Sports drink mix
This gives you choices. If your appetite is good, eat the real food. If your stomach starts to shut down, switch to easier calories.
Summit Day Food Ideas
These are roughly ordered from heavier and more complex to lighter and simpler.
Trail mix
Trail mix is calorie dense and easy to pack. The downside is that it can be dry, fatty, and harder to chew when you are breathing hard. It works well for some climbers and poorly for others. Test it before the climb.
PB&Js or other small sandwiches
PB&Js are simple, familiar, and effective. Small rolls, tortillas, or soft bread can work well. Cut everything into bite-sized pieces. Avoid overbuilding the sandwich. A giant sandwich is harder to eat than four small pieces.
Cooked white potatoes
Cooked white potatoes with salt, pepper, and olive oil can be excellent mountain food. They are simple, salty, soft, and easy to eat. Small potatoes or potato chunks in a bag work well.
Sticky rice balls
Rice balls with soy sauce, salt, or seasoning can work well if you tolerate rice. Keep them small. The savory flavor can be a welcome break from sweet bars and gels. Prepare and store rice safely before the climb, and do not rely on salt alone as a food-safety strategy.
Cooked pasta, tortellini, or ravioli
Small pasta bites can work for climbers who want real food. Keep it simple and salty. Salt, pepper, a little olive oil and just eat them with your hand. Skip the sauce and anything that already bothers your gut at home.
Clif bars or similar snacks
Bars are convenient, but they can be hard to chew in cold conditions and hard to swallow when appetite drops. If you bring bars, bring flavors you know you like and consider cutting them into smaller pieces.
Candy bars
Candy bars are not magic, but they can be useful. They are calorie dense, familiar, and often more appealing than “healthy” foods late in the day. Choose what you know you can eat.
Energy waffles
Waffles are easy to pack and often easier to chew than dense bars. They can be a good middle ground between real food and gels.
Energy chews
Chews work well for many climbers because they are small, simple, and easy to dose. They are also easy to keep in a pocket.
Energy gels
Gels are simple and efficient, but not everyone likes them. They can be very useful high on the mountain when chewing feels hard. Always test them in training first, and take water with them unless the product says otherwise.
Do Not Forget Fluids, Electrolytes, and Carbohydrate Drink Mix
Food matters, but hydration matters too.
For long mountain days, I usually like climbers to bring an electrolyte drink, a carbohydrate drink mix, or both. This is especially useful for climbers who struggle to eat. Drinking some calories can be easier than chewing them.
A drink mix can help in three ways:
It encourages regular drinking.
It provides sodium or other electrolytes.
It adds carbohydrate calories without requiring more chewing.
Do not overcomplicate this. Choose a drink mix you like, practice with it during training, and bring enough for summit day. If the flavor gets too strong after several hours, dilute it or rotate with plain water.
Practice Your Fueling Before the Climb
Your stomach is trainable.
If you only train with water and then suddenly eat bars, gels, sandwiches, and electrolyte mix on summit day, you are guessing. Sometimes guessing works. Sometimes it does not.
During your long hikes, uphill workouts, and bigger training days, practice the same foods you plan to use on Mount Shasta.
Pay attention to:
What tastes good after several hours
What is easy to chew while breathing hard
What causes gas, nausea, reflux, or urgent bathroom needs
What stays edible in cold or heat
What you can access without stopping for too long
This is not just nutrition. It is logistics.
A great snack buried deep in your pack is not much help. Keep some calories in a hip belt pocket, chest pocket, or top pocket where you can actually reach them.
A Simple Mount Shasta Summit-Day Food Plan
Here is a simple example for a novice climber.
Before leaving camp or the trailhead
Eat something familiar and carbohydrate-based. Keep it simple. Oatmeal, toast, a bagel, rice, potatoes, or a simple breakfast bar can all work. If you struggle to eat early, drink some calories.
During the climb
Aim for a minimum of 100 to 200 carbohydrate-rich calories per hour. Early on, that may be a few bites of sandwich, potatoes, rice, or a bar. Higher up, that may become chews, candy, gels, waffles, or drink mix.
You do not need to eat perfectly. You need to keep energy coming in.
Near the summit
Do not wait until you feel empty. Eat before the final push if you can. Many climbers stop eating too early, then bonk near the top or on the descent.
During the descent
The descent still counts. You are tired, coordination matters, and many accidents happen on the way down. Keep eating and drinking after the summit. Do not treat the summit as the finish line.
After the climb
Bring something you will want after the climb. It does not need to be perfect. It just needs to help you start recovering. A sandwich, salty snack, recovery drink, or real meal waiting at the trailhead can make a big difference.
Common Nutrition Mistakes on Mount Shasta
The biggest mistakes are usually simple.
Not bringing enough food
Many climbers underestimate how long the day will be. Bring enough food for the climb, the descent, and some extra time if the day goes longer than expected.
Bringing food you think you should eat, not food you will eat
A technically perfect snack that stays in your pack all day is useless.
Waiting too long to start eating
If you wait until you are hungry, you may already be behind. If you wait until you are exhausted or nauseous, catching up becomes nearly impossible.
Eating too much fiber before or during summit day
A high-fiber diet can be healthy in normal life and training, but it can cause problems during long endurance efforts. Keep summit-day foods lower in fiber if you are prone to GI issues.
Relying only on water
Water is important, but on a long climb you may also need electrolytes and calories. A sports drink mix can be an easy way to support both.
Trying new products on summit day
Do not make summit day your nutrition experiment. Test your food and drink mix in training.
Treating the summit as the finish
The summit is not the finish line. You still need to descend. Keep food and drink available after the summit so you can stay alert and coordinated on tired legs.
The Best Nutrition Strategy Is the One You Can Execute
There are more advanced ways to plan endurance nutrition. You can calculate grams of carbohydrate per hour, sweat rate, sodium concentration, calories per kilogram of body weight, and substrate use at different intensities.
That can be useful for some athletes.
But for most Mount Shasta climbers, the first step is much simpler:
Bring food you like.
Cut it into small pieces.
Eat before you want to.
Keep eating when it gets hard.
Use drink mix if eating becomes too difficult.
Avoid foods that already bother your stomach.
Practice the plan before the climb.
This is not glamorous, but it works.
The mountain does not care how healthy your food looks in the parking lot. What matters is whether you can keep energy coming in while you are tired, cold, stressed, and still hours from being done.
Fueling can be difficult on Mount Shasta. It is also essential.
If you want the simplest possible plan, bring 10 to 12 of your absolute favorite summit-day snacks, make sure most of them are carbohydrate-rich, add electrolyte or carbohydrate drink mix, and start eating early.
Your training gets you to the mountain prepared.
Your fueling helps you keep doing the work when the mountain gets real.
